You may be considered buff if you have more than 2 lbs. of body weight per inch of your height, but champion bodybuilders tend to weigh more than 3 lbs. per inch, according to a February 2007 article by Ellington Darden, Ph.D. The circumference of your individual muscle groups helps determine how buff you are. Heavy weightlifting exercises that exhaust your muscles within four to six repetitions are the best way to get buff for bodybuilding, according to the National Federation of Personal Trainers.                       

 

 

Upper Arm

 
Your triceps and biceps are the muscles that form your upper arms. Arms that have a circumference greater than 14 inches may be considered buff in bodybuilding. However, the circumference of a champion bodybuilder's upper arm typically exceeds 17 inches. According to a March 2010 article by strength and conditioning specialist Bret Contreras, pull-up exercises may be the best exercise for increasing the size of your biceps. Rope tricep extensions are a top exercise for increasing the size of your triceps.


Torso

The back muscles and pectoral muscles of your chest form your torso. Ellington Darden, Ph.D. reports that you may be considered buff if the circumference of your torso at chest level is greater than 38 inches, while this measurement may exceed 50 inches for champion bodybuilders. Increase the size of your pectoral muscles to develop a buff torso. The best exercises for chest growth involve free-weight lifting exercises, which maximize growth by requiring more stabilization. The dumbbell incline press and guillotine bench press are top exercises for broadening your torso for bodybuilding.

Thighs

The hamstring and quadriceps muscles form your thighs. Your thighs may be considered buff in bodybuilding if they each have a circumference greater than 20 inches. The circumference of a top bodybuilder's thigh may be greater than 25 inches. Building your quadriceps is the most effective method for developing buff thighs. Barbell variations of the squat, such as the half squat and full squat, are the best exercises for building big quads and buff thighs.

Lower legs

The circumference of your lower legs is formed by the gastrocnemius or calf, tibialis anterior and soleus muscles. According to Ellington Darden, Ph.D., your lower legs may be considered buff in bodybuilding if they are more than 14 inches around. However, you can expect the diameter of a champion bodybuilder's lower legs to exceed 25 inches. The gastrocnemius has the greatest potential for increasing the diameter of your lower legs. Target your gastrocnemius with heavy lever calf raise exercises. Sprinting, volleyball and soccer can make your calves buff. Hopping on one leg while holding a dumbbell in your arm on the same side also builds your calves.

What is Casein Protein?
Casein proteins are the primary constituents of animal milk proteins (accounting for roughly 80% of the total protein content), and are often touted for their exceptionally slow rate of digestion and absorption. (1) The specific fractions/types of casein protein (denoted alpha s1/s2, beta and kappa) differ in proportion according to the species from which they're synthesized; the primary source of casein proteins in human nutrition come from dairy cattle. *Throughout the rest of the guide the term “casein” will be in singular form but will encompass all 4 fractions of casein proteins.*
A distinguishing characteristic of casein protein is its insolubility at lower pH (such an environment would be that of stomach acid). The mechanism for casein’s slow absorption arises from its coagulating properties when exposed to stomach acid; the resulting coagulant precipitates and creates a slow, sustained rise of plasma amino acids. (2) It is for this reason that casein protein is suggested to have longer-lasting anti-catabolic properties (upwards of 7-8 hours post ingestion) compared to a rapidly-digesting protein such as whey. (3)

Benefits of Casein Protein

The benefits of casein protein are numerous, especially for those who are following an active exercise regimen. Much interest in casein protein and its correlation to muscle hypertrophy arose from early studies comparing fluid milk ingestion to soy proteins. It has been elucidated in a plethora of studies that milk proteins are superior to soy/vegetable proteins in terms of promoting muscle hypertrophy after resistance training. (4, 5) All of the major animal milk proteins (i.e. casein, whey, albumin) are capable of promoting muscle protein synthesis to some degree via activation of the mammalian target of rapamycin (mTOR) pathway and they are complete proteins (meaning they possess all of the essential amino acids). (6)
While casein is certainly effective at promoting muscle protein synthesis, one of its differentiating features is the ability to provide a sustained rate of amino acid uptake versus a rapid, transient increase that would arise from whey protein ingestion. (7) Given this, casein may be more beneficial to individuals who are looking for a protein supplement that can provide several hours of nourishment and satiety versus a quicker digesting protein like whey. As noted earlier, this gives casein longer-lasting anti-catabolic properties and is why people often refer to it as the optimal “bedtime” protein; casein’s prolonged digestion helps promote a positive nitrogen balance during extended hours of sleep. However, don’t constrain casein supplementation to just before bed, as it can be beneficial at most anytime of the day, even pre and post workout (*more on this in the When should I take Casein protein section). (8)
Another feature of casein protein is its rich calcium content (*see the Micellar Casein section below for more on why this is). Calcium is an essential mineral for bone health and research has suggested that in can enhance fat loss in overweight subjects. (9) For this reason, individuals that find they struggle to meet their daily quota of calcium intake through food sources could stand to benefit with a casein protein supplement.

CHEAT DIET AND STILL LOOSE FAT

Many of us think that starting a weight loss diet means forsaking the fattening foods we love. The key to maintaining control, he says, is deciding what you want and how much you'll have, and then to "eat it with full consciousness ... lick your lips, and then move on with your life."
Carolyn O'Neil, RD, agrees. "I think sensible splurging is really the key to being able to achieve a healthy lifestyle," says O'Neil, co-author of The Dish on Eating Healthy and Being Fabulous!
Anyone can follow a restrictive diet for a short time, says O'Neil. But sooner or later, most people will break down and overindulge on the foods they've been denying themselves. "So why not come up with a sensible diet, so your chances of success are much greater in the long run?" she asks.
When you know what you're getting into, you have more control, O'Neil says. So if you love cheesecake, memorize the calorie count of your favorite type, and then you can manage your diet splurge with portion control. O'Neil sums up her diet philosophy this way: "The more you know, the more you can eat!"

12 Healthy Ways to Cheat on Your Diet

Beyond sensible splurging, WebMD asked nutrition experts for more tips to how you can cheat on your diet and still lose weight. Here's what they said:
1.    Accept your "splurge foods." Your desire for them isn't going anywhere. And as we all know, when you tell people they can't do something -- like enjoy a slice of pie -- they're going to want to do it even more, cautions Grotto.
2.    Eat more filling foods. Load up your diet with foods that go the distance -- those with lean protein and fiber. "Add eggs, whole grains, fruits, vegetables, broth-based soups, salads, lean meats, seafood, and low fat dairy because these foods fill you up and help tame your appetite" says American Dietetic Association spokesperson Marisa Moore, RD.  For further cravings control, plan for healthy snacks so that you don't go for long periods without eating.

Why is good sleep needed:


In the list of important factors for building muscle, sleep is often relegated to the bottom, or completely left out!
Apart from being detrimental to your well-being, I’m convinced that a lack of sleep is negatively impacting your efforts to build more muscle.

Sleep & Testosterone

The National University of Singapore studied 531 healthy men aged between 29 and 72. [1]
They recorded how much they slept and their testosterone levels were measured (total and bio-available testosterone).
The relationship between testosterone levels and sleep was there for all to see.
In a nutshell, those who slept 4 or less hours per night had 60% less total testosterone and 55% less bio-available testosterone than those who slept 8 hrs or more.
They endocrinologists said…
“The significant association of sleep with androgen concentrations suggests that sleep might be a contributing factor in the etiology of men with low concentrations of androgen. Therefore, in the management of men with low androgen concentrations, an evaluation of their sleep hygiene might add to the understanding the etiology of their hypogonadal state.”
Now you may argue that this is correlational and doesn’t necessarily mean that a lack of sleep was the causative factor. But from my own experiences with prolonged periods of sleep deprivation, I would be confident that sleep is indeed a major cause.
In fact, who is to say that a lot of what is reported about decreasing testosterone levels increasing with age is not simply down to the fact that older guys tend to:
(1) Sleep less than their younger counterparts
(2) Have less restful sleep than their younger counterparts.
If you are over 40 and this is something you are worried about, I would find a way to get more and better quality sleep before splashing out on so-called testosterone boosters.

EGGS :


Don't be afraid of eggs. They are a super health food and can be prepared in many interesting ways
Around the world, eggs have been a breakfast staple from time immemorial and for all good reasons. Afterall, an egg is a storehouse of vital nutrients, making them an integral part of a healthy diet. And for those of you who are afraid of indulging in this power food because you're worried that it will add to your weight, remember, one egg contains about 80 calories and about five grams of fat. Hence, smart consumption is a far healthier option to cutting them out completely.
 
Eggs are a well known rich source of protein — an important building block of bones, muscles, cartilage, skin, and blood. The body uses protein to build and repair tissues as well as making enzymes, hormones and other body chemicals. Unfortunately, unlike fat and carbohydrates, the body does not store protein, and therefore has no reservoir to draw on when it needs a new supply. Thus eggs are the perfect sources and a smart food choice for those who reduce their intake of carbohydrates in a bit to lose excess weight.
Another important nutrient you'll find abundantly in egg white is riboflavin or Vitamin B2. And for all of you wondering what's the benefit of this nutrient, Riboflavin is a water-soluble vitamin which is involved in vital metabolic processes in the body and is necessary for normal cell function, growth, and energy production.
The yolk, which many of us avoid out of fear, is actually a very healthy food, if consumed in moderation. Mainly fat, the yolk contains 1.33 gm of cholesterol per 100 gms and is a rich source of vitamin A, B vitamins, calcium, phosphorous, lecithin and iron. Incidentally, the iron found in the yolk is easily digested and assimilated in the body. According to nutrition experts, one can eat one whole egg every day without harming one's cholesterol and other blood-fat levels. But for those who crave for more eggs, you can reduce fat by using one whole egg and the whites of the rest of the eggs.
And now for all the ways you can eat them. There are four basic ways in which eggs can be prepared.

Boiled
For many of us, this is a comfort food that brings back yummy childhood memories. Boiling an egg is one of the healthiest way you can consume it and is the perfect option for those watching their weight. To make the perfect boiled egg, drop the eggs in their shells (preferably at room temperature) into simmering water, and cook for three to 10 minutes on a medium flame. Here's the interesting part. A short cooking time produces a soft boiled egg, with a runny yolk while boiling the eggs for a longer time will give you a nice hard boiled eggs, which can be eaten plain, sliced, mashed and even added to variety of dishes.
Poached
You may have heard the term often and wondered what exactly the hype is all about. Well, to put it simply, a poached egg is one that has been cooked by poaching it in water. Like a boiled egg, this too is an oil free preparation method. To poach an egg, let water simmer in a pan. Crack the egg into a small bowl and then gently slid it into the pan. Cook the egg until the white has solidified but make sure the yolk remains soft. The 'perfect' poached egg has a runny yolk, with a hardening crust.
 
Scrambled
A scrambled egg with bacon, hash browns, baked beans and toast, now that's what a perfect American breakfast consists of. This preparation of eggs is an all time favourite with kids. For the perfect scrambled egg, all you need to do is whisk up the eggs in a bowl before pouring them into a hot pan. Whisking will make the batter airy resulting in a light and fluffy preparation when done. Once you pour the batter into the pan, allow it to set for a few seconds and them stir through it and scramble it up. You can add a variety of ingredients like fine chopped vegetables, cold meats, shredded chicken or cheese for more texture and flavour. These can either be mixed into the batter or served as a side dish. Alternatively, pour the egg batter into a hot pan, allow it to settle and cook for a while, arrange the ingredients in a neat line at the centre and then fold the edges over. Cover the pan and let this cook for a minute or two on a slow flame. Incidentally, the all time Mumbaiya favourite, the burji — made with eggs, finely chopped onions, tomatoes, chillis and coriander — is the Indian version of the scrambled egg.

The common oat (Avena sativa) is a species of cereal grain grown for its seed, which is known by the same name (usually in the plural, unlike other grains). While oats are suitable for human consumption as oatmeal and rolled oats, one of the most common uses is as livestock feed.

Uses

Oats have numerous uses in food; most commonly, they are rolled or crushed intooatmeal, or ground into fine oat flour. Oatmeal is chiefly eaten as porridge, but may also be used in a variety of baked goods, such as oatcakes, oatmeal cookies, and oat bread. Oats are also an ingredient in many cold cereals, in particular muesli and granola. Oats may also be consumed raw, and cookies with raw oats are becoming popular.
Historical attitudes towards oats have varied. Oat bread was first manufactured in Britain, where the first oat bread factory was established in 1899. In Scotland, they were, and still are, held in high esteem, as a mainstay of the national diet.
In Scotland, a dish called cow pat was made by soaking the husks from oats for a week, so the fine, floury part of the meal remained as sediment to be strained off, boiled and eaten.[4] Oats are also widely used there as a thickener in soups, as barley or rice might be used in other countries.
Oats are also commonly used as feed for horses when extra carbohydrates, and the subsequent boost in energy, are required. The oat hull may be crushed ("rolled" or "crimped") for the horse to more easily digest the grain[citation needed],or may be fed whole. They may be given alone or as part of a blended food pellet. Cattle are also fed oats, either whole, or ground into a coarse flour using aroller mill, burr mill, or hammer mill.
Winter oats may be grown as an off-season groundcover and ploughed under in the spring as a green fertilizer, or harvested in early summer. They also can be used for pasture; they can be grazed a while, then allowed to head out for grain production, or grazed continuously until other pastures are ready.[5]
Oat straw is prized by cattle and horse producers as bedding, due to its soft, relatively dust-free, and absorbent nature. The straw can also be used for making corn dollies. Tied in a muslin bag, oat straw was used to soften bath water.
Oats are also occasionally used in several different drinks. In Britain, they are sometimes used for brewing beer. Oatmeal stout is one variety brewed using a percentage of oats for the wort. The more rarely used oat malt is produced by the Thomas Fawcett & Sons Maltings, and was used in the Maclay Oat Malt Stout before Maclays Brewery ceased independent brewing operations. A cold, sweet drink called avena made of ground oats and milk is a popular refreshment throughout Latin America. Oatmeal caudle, made of ale and oatmeal with spices, was a traditional British drink and a favourite of Oliver Cromwell.[6][7]
Oat extract can also be used to soothe skin conditions. It is the principal ingredient for the Aveeno line of products.[8]
Oat grass has been used traditionally for medicinal purposes, including to help balance the menstrual cycle, treat dysmenorrhoea, and for osteoporosis and urinary tract infections.[9]

IMPORTANCE OF WATER IN BODYBUILDING

In the diet, water is the most important component in losing fat and keeping it off. You heard that right... the most important. Review the following and learn how water can pay dividends towards fat loss! 
How much water do you drink? If you don't know it's probably not enough. If you are making a guess, it's probably not accurate. If you are not drinking enough water, your nutrition plan will without question be much less effective in transforming your body than if you were drinking enough.
In the diet, water is the single most important component in losing fat and keeping it off. You heard that right... the most important.
So why is it that people will bend over backwards to record exact calorie counts, carbohydrate, protein and fat grams... but do not know the exact amount of water they are consuming?
Recording those other things are enormously important in order to achieve specific objectives in physique transformation, but lets all openly acknowledge that doing that is far more complicated then tracking water intake. For me it is simple. I drink the same amount every time, and know how many times a day I drink it. It is THAT important, and here's why:

Fat Metabolism:

    Water is not only a natural appetite suppressant, but it actually helps the body metabolize stored fat. When the body does not have a good supply of water to draw from to perform required physiological tasks, it will draw water from inside the bodies cells, including fat cells, in order to perform the desired tasks.
 

    Any fat stores in the body that are drawn on for water, are less likely to be mobilized and burned off as energy, resulting in increased fat stores over time if you were to remain in a constantly dehydrated state.

Kidneys & Liver:

    In addition to this, did you know that the kidneys need a specific and plentiful water supply to function properly? If the kidneys are functioning at low capacity, they will recruit the liver to pick up the slack. One of the liver's primary functions is to metabolize stored fat for the body to use as energy. 
    It is only logical to say that if the liver is half occupied doing what the kidneys cannot do on their own due to lack of water, then it will not be able to perform its own functions, metabolizing fat being the most applicable in this case, with full effectiveness. So if it is metabolizing less fat, than it only goes to say that full fat loss cannot be achieved.
       

Water Retention:

    In addition to hindered fat loss, one of the most common misconceptions is that drinking water cause water retention. The truth is the exact opposite. Lack of water causes water retention. The reason for this is that the body perceives the shortage when it is provided with less than it needs thus causing what is commonly referred to as "survival mode", retaining every least drop that it can.
      Forum Threads:

    • In this state, whenever you do drink water, it will automatically be stored, resulting in unsightly and uncomfortable water retention. The only lasting solution to reducing water retention is to provide the body with more than it needs which will allow it to flush excess water out of the system. 
    You might blame water retention on foods that contain excessive sodium, as they certainly may cause water retention, but the main culprit again is most likely lack of water, because if you are drinking enough, the body will get rid of excess sodium as well.
 


Water & Exercise:

    Water aids in enhanced muscle tone and contraction during exercise. It also helps maintain our performance and effort during exercise, and in turn our physical results.
 

    If you are experiencing excessive hunger, excessive water retention, lack of muscle tone or fatigue during exercise, water consumption may be a huge factor in the negative effects you are experiencing.
    My suggestion? The average active person needs far more than the standard 64oz. of water to function optimally. Perhaps you could purchase a 20 oz water bottle and focus on drinking at least 4 or 5 of them in an effort to consume 80oz - 100oz per day. This amount would be more appropriate to compensate for both bodily functions and physical activity.

    Simply increasing your water will cause significant improvements not only in your physique, but your attitude and overall feelings of success associated with the various aspects of your program.

The Importance of Amino Acids

 

Amino Acids Why do the majority of people who go to the gym to build muscle know so little of amino acids and protein, and their importance in achieving our goal of muscle building? Amino acids; everyone has heard of them, protein powders list them. So what is the importance of them? Do we really need them?
Amino acids are the building blocks of protein and also muscle tissue. And they also play a major part in physiological processes relating to our energy, recovery, mood, brain function, muscle and strength gains, and also in our quest for fat loss.
There are 23 amino acids and 9 of these are classed as essential or indispensable amino acids (IAA) that must be obtained from our nutritional intake. The others are termed dispensable amino acids (DAA) or non-essential due to the body being able to synthesise them from other amino acids.
When we eat a meal we don't pay much attention to the content and balance of amino acids but the content of the meal determines the body and health building value of the protein food or supplement. In addition the importance of the amino acids content of our meal is important to support maximum growth we also have to take another factor into account which is to what extent these amino acids are actually delivered to the tissues when they are needed which takes us to the issues of digestion, absorption and also the bioavailability.

What is Bioavailability?

Eating our protein foods such as lean meats and non-fat dairy products, or having our protein drinks are the most common ways that we get our amino acids, we also can obtain amino acids from vegetables, and legumes also have levels of most amino acids. We can also use protein drinks and amino acid supplements as a convenient means to supplement our dietary needs.
The reason we use these supplements is the bioavailability of the amino acids. Bioavailability is a measure of the efficiency of delivery and how much of what is ingested is used for its intended use by the body. There are factors which determine the amino acid bioavailability. One is how much fat is contained in the protein source and the length of time it takes for the amino acids to be available for use by the body.
Cooking also can affect the amino acids; some are more or less sensitive to heat and cooking may cause decomposition of some amino acids. The physical nature of the particular food is also a factor, whether it is solid, liquid, powder, or even tablet, and to what extent it is chemically pre-digested as some amino acid supplements are, fillers and binders also can have an affect on the digestion of the amino acid. The condition of our digestive system can also have an affect on amino acid digestion, genetics, age, health, specific diseases and illnesses all have an affect on our digestion.

Amino acids and Bodybuilding.

Exercise, hormones and nutrients will all cause muscle growth. As will supplementation of free form amino acids high in the branch chain amino acids (BCAA's) Leucine, Isoleucine and Valine. The best time for us to get our amino acids is immediately after our training when the muscle is especially receptive to nutrients and also blood flow to the exercised muscles which still remains high. The solution to optimising our recovery and growth after training is a s meal composed of protein with both simple and some complex carbohydrates. This is the time when ideally we require a fast digesting protein such as whey protein.

Amino Acid Supplementation.

The popularity of amino acid supplements has increased dramatically. Packaged workout and recovery drinks that contain hydrolysed (pre-digested) proteins and often some free-form amino acids can be found in most gyms. Also tubs of powdered or capsulated amino acids are being used by an increasing number of weight trainers. The good thing about these supplements is that they don't require digestion like food does. The term free-form means that they are free of chemical bonds to other molecules and as such move quickly through the stomach, into the small intestines where they are very rapidly absorbed into the blood stream. When absorbed, amino acids are processed by the liver. The liver can only process so many at one time, so by taking a dose of 3-4g of amino acids these will be rapidly absorbed and would exceed the liver's capacity which would result in the amino acids being directed to the tissues that would require them such as muscle that is recovering from your training.

Amino acids and Energy.

A lot of misconceptions exist about the muscle contraction and the use of energy substrates during heavy high intensity weight training. When performing your training using repetitive power workouts a substantial portion of your energy comes from non-carbohydrate sources. When your muscles contract they use stores of adenosine triphosphate (ATP, a substance vital to the energy processes of all our living cells) for the first few seconds. The compound used to immediately replenish these stores is creatine phosphate (CP). This is how the supplement creatine, became so popular to bodybuilders and strength trained athletes. Creatine is made from three amino acids: arginine, methionine and glycine. To keep our CP and ATP levels high, these amino acids must be kept elevated in our blood stream. The amino acids in creatine supplements can be supplied by foods in our diet but the process of elevating these amino acids takes a great deal of time in digestion, and also would be accompanied by fats and carbohydrates which may or may not be desired. So the use of free form amino acids, either alone or in combination with creatine supplements can provide direct source of energy for power and strength.

Amino acids & Fat loss.

In fat loss two major processes must occur (1) the mobilisation and circulation of stored fats in the body must be increased; and (2) Fats must be transported and converted to energy at the mitochondria (the powerhouse site of cells). Several nutrients can assist in the conversion of fat to energy including the amino acid methionine, which in sufficient amounts can help improve the transport and metabolism of fat. When attempting to keep our total calories down during dieting, amino acid supplements including BCAA's and glutamine can also help to keep our food volume down but still provide support directly to the muscles, liver and our immune systems which are critical to optimising our body composition.

Amino acids & Muscle catabolism.

Our body has the ability to breakdown our muscle tissue for use as an energy source during heavy exercise. This is part of a bodily process called gluconeogenesis which means producing or generating glucose from non-carbohydrate sources. The part of this reaction that is important to us as bodybuilders is known as the glucose – alanine cycle, in which the BCAA's are stripped from the muscle tissue and parts of them being converted to the amino acid alanine, which is then transported to the liver and converted into glucose. If we consume supplemental BCAA's the body does not have to breakdown our muscle tissue to gain extra energy. Studies have concluded that the use of BCAA's (up to 4g) during and after training can result in a significant reduction of muscle breakdown during training. Catabolism of muscle can cause shrinkage of our muscles and muscle soreness and may also lead us to injury.

Amino acids and the anabolic effect.

Resistance training generally stimulates both protein synthesis and protein degradation in exercised muscle fibres. Muscle hypertrophy (growth) occurs when an increase in protein synthesis results in the body's normal state of protein synthesis and degradation. The normal hormonal environment (e.g, insulin and growth hormone levels) in the period following resistance training stimulates the muscle fibres anabolic processes while blunting muscle protein degradation. Dietary modifications that increase amino acid transport into muscles raise energy availability or increase anabolic hormones should augment the training effects by increasing the rate of muscle anabolism and/or decreasing muscle catabolism. Either effect should create a positive body protein balance for improved muscular growth and strength.
